Daily carbohydrate intake for training

For athletes, carbohydrate needs get expressed in grams per kilogram of body weight per day, and that number moves with how hard you train. The math itself is short: carbs_g/day = factor × weight_kg. The factor is where the work happens, since it has to account for how much volume, intensity and duration your sessions actually carry.

The reference ranges below come from Burke et al., 2017 (the ISSN / IOC consensus). Light activity or skill-based training sits at 3–5 g/kg. Moderate endurance around 1 h/day calls for 5–7 g/kg. High-volume endurance of 1–3 h/day pushes that to 6–10 g/kg, and ultra-endurance or two-a-day sessions over 4–5 h/day reach 8–12 g/kg. Before training, aim for 1–4 g/kg in the 1–4 h beforehand. When you need to refuel fast afterward, 1–1.2 g/kg/h across the first 4–6 h does the job.

Applications

Cyclists, marathon runners, triathletes, team-sport athletes and recreational gym-goers all use this to size their glycogen stores and stay clear of bonking. Glycaemic index plays a role here. High-GI sources such as white rice, potato and sports drinks speed glycogen resynthesis after training, while low-GI options like oats, whole grains and fruits give you energy that lasts. FAQ

Are low-carb diets compatible with endurance training? Keto adaptation does raise fat oxidation, but it costs you at high intensity. For competitive endurance, the weight of the evidence still points toward keeping carbohydrate available.

Do I need carbs during exercise? Once a session runs past 60–75 min, yes. Plan on 30–60 g/h of glucose, and for events longer than 2.5 h a glucose+fructose blend lets you go as high as 90 g/h.

Does this calculator replace a nutritionist? No. What you get here are educational estimates drawn from the Burke 2017, ISSN, IOC and SBME positions. A personal plan still needs a registered sports dietitian.
