Recommended Daily Magnesium Intake

Magnesium acts as a cofactor in over 300 enzymatic reactions. That list covers ATP synthesis, DNA/RNA replication, how nerves talk to muscles, and the steadiness of your heartbeat. The RDA from the NIH Office of Dietary Supplements, which ANVISA RDC 269/2005 also adopts, follows RDA = f(sex, age). In practice that works out to 420 mg/day for adult men and 320 mg/day for adult women. Younger adults sit a touch lower, at 400 and 310 mg.

You'll find it in dark leafy greens like spinach and kale, in nuts and seeds (almonds, cashews, pumpkin seeds), in legumes such as black beans and chickpeas, and in whole grains, dark chocolate and avocado. When you run low, whether clinically or just below the radar, it tends to show up as high blood pressure, arrhythmias, muscle cramps, migraines, insulin resistance or osteoporosis. On the supplement shelf, magnesium citrate, dimalate, and glycinate absorb 20–40% better than the cheaper magnesium oxide.

Applications

It comes up in nutrition counseling and sports nutrition, in cardiovascular prevention, in handling premenstrual syndrome and menopause, and as an add-on in treating hypertension and type 2 diabetes. Anyone taking diuretics or proton pump inhibitors, or drinking heavily, is more likely to run short and may need to supplement.

FAQ

Which form of magnesium is best? For everyday supplementation, most people reach for citrate or dimalate. Glycinate is easier on the gut and tends to help with sleep. Oxide packs a lot of elemental magnesium but your body barely absorbs it (<5%).

Can I overdose on magnesium? Getting too much from food alone is rare. From supplements, though, going past 350 mg/day can bring on diarrhea and nausea, and once in a while a cardiac arrhythmia, particularly in people with kidney problems.

Does this replace medical evaluation? No. What you get here is a reference figure. If you have symptoms that point to a deficiency, or a chronic condition, you need a proper clinical workup with lab tests.
